Each option is a whole number of cycles, and the idea behind the tool is that waking at the end of a cycle rather than in the middle of one tends to feel less abrupt. The output is ordered from most sleep to least, so the top row is the target and the lower rows are the fallbacks for a night that has already got away from you.
Cycle length varies between people and across a single night, and it is not stable enough to hit a boundary exactly by arithmetic. Cycles also tend to be shorter early in the night and longer later. Treat the three bedtimes as sensible options roughly 90 minutes apart rather than as precise wake windows, and do not stay up an extra 40 minutes to hit one — total sleep matters more than landing on a boundary.
The default of 14 minutes is a placeholder, and if you routinely take 40 minutes to fall asleep, every bedtime the tool suggests is 26 minutes too late. Enter your own honest figure. If you are not sure, notice the clock when you get into bed and the time of your first memory in the morning for a few nights — the estimate does not need to be precise, just closer than a default.
Alcohol, caffeine timing, screen light, a warm room, and an irregular schedule all affect how sleep is structured, and none of them is an input here. The calculator answers one narrow question — what time to get into bed for a whole number of cycles before a fixed alarm — and it is a scheduling aid, not a sleep assessment.

That is the premise behind the tool, and many people report waking more easily when they are not pulled out of deep sleep. It is not a reason to cut total sleep short, though — choosing a four-cycle night over a six-cycle night to hit a boundary trades a lot of sleep for a small effect.
Because the cycles start when you are asleep, not when you get into bed. If it takes you 30 minutes, a bedtime calculated without that is 30 minutes of sleep short. Entering your own figure instead of accepting the default is the single change that makes the output more accurate.
